DEKA FIT Dubai 2026: How to Train for the 10-Zone Challenge

What DEKA FIT actually is
DEKA FIT is a full-body test of strength, endurance and speed against the clock. The format is fixed: 10 workout zones spread around the floor of the Coca-Cola Arena, with a 500m run linking each station to the next. Add those runs together and you have covered 5km by the time you cross the line, with a block of hard functional work stacked in between. The official listing puts the average finishing time at around 50 minutes, though that is a reference point, not a number to chase on your first attempt.
The event runs across the day, roughly 7am to 8pm, so heats are spaced out rather than crammed together. Age Group and Elite athletes take on the same course with the same weights, and teams can split the zones between members to share the load. Families, corporate groups and whole gyms are being encouraged to enter, which is part of the point: the standard is the same for everyone, but the effort is yours to set. Isla Watt of ITP Sport described DEKA as designed to be inclusive and accessible, whether you are an experienced competitor or taking it on for the first time.
The 10 zones, decoded
Knowing the stations in advance is half the preparation. Here is the running order and what each zone is really asking of your body, so you can train the right patterns instead of guessing on the day.
| Zone | What it demands |
|---|---|
| 30 RAM alternating reverse lunges | Single-leg strength and balance under fatigue |
| 500m row | Full-body pulling engine and pacing |
| 20 box jump / step overs | Explosive legs and coordination |
| 25 med ball sit-up throws | Core power and hip endurance |
| 500m ski erg | Upper-back and lat conditioning |
| 200m farmer's carry | Grip, trunk stability and loaded walking |
| 25 calorie air bike | Lungs and legs, the great leveller |
| 20 dead ball wall overs | Hip drive and total-body power |
| 100m sled push / pull | Leg drive and grit |
| 20 RAM burpees | Whatever you have left |
Read down that list and a pattern shows up fast: nothing is a specialist skill, but everything punishes a weak engine and a weak grip. That is where your training should start.
An 8-week plan you can start now
With the event on 26 September, an eight-week runway is plenty, and you can compress it if you are already fit. Split each week into three threads and let them build together.
1. Build the running engine
The 5km is broken into ten 500m efforts, not one steady run, so train intervals rather than long slow distance. Twice a week, run 6-8 rounds of 500m at a strong but repeatable pace with 60-90 seconds of easy recovery. If you can hold that pace on the last rep as well as the first, you are ready. Short, sharp HIIT sessions sharpen the same engine the air bike and the runs will test.
2. Train the zones as movements
You do not need the exact DEKA kit to prepare. Rowers and ski ergs, an air bike, sled work, farmer's carries with dumbbells or a trap bar, box jumps and wall throws all live on a well-equipped gym floor. Once a week, build a mini circuit of five stations with a short run or row between each to rehearse the fatigue you will meet on the day. If a movement is new to you, drill the pattern first: our exercise library walks through the setup for lifts like the hinge and the carry before you load them.
3. Add strength and grip
Two shorter strength sessions a week cover the rest: a lower-body day around squats, lunges and hinges for the sled and the carries, and an upper-body day around rows and presses for the erg zones. Finish each with a few sets of heavy carries or hangs, because grip is the quiet limiter across the farmer's carry, the sled and the rower. If you want the plan built around your starting point, our personal trainers can map the eight weeks to your week.
