The shape of the first month

Three sessions a week, a rest day between each, and a full-body workout every time. That is not a shortcut — it is what the research keeps landing on for someone starting out. The UK's NHS recommends strengthening activity that works all the major muscle groups on at least two days a week, and Cleveland Clinic puts the sweet spot at two to three total-body sessions weekly. We use three because it builds the habit faster while still leaving a day to recover.

Keep the effort honest and the load light. For each exercise, aim for one to two sets of eight to fifteen repetitions, resting about a minute between sets, and choose a weight you could still lift two more times at the end — leaving, as the coaches say, two reps in the tank. Week by week, session by session

Week 1, sessions 1 to 3: find the movement

The only goal this week is to feel each machine work the right muscle. Do one set of ten to twelve easy reps on all five, with almost no weight — the pin near the top of the stack. Week 2, sessions 4 to 6: add a set

Week 4, sessions 10 to 12: your first real workout

Run all five machines plus the goblet squat as a circuit, two sets of eight to fifteen reps, a minute's rest between sets.
